Plant-based protein for athletes is no longer a niche topic. The peer-reviewed evidence shows that adults eating enough total daily protein from plants can build muscle and recover from training just as well as people who eat meat — With two practical catches.

The combining-protein principle (less rigid than people think)

The old advice was that vegetarians had to combine grain + legume at the same meal to get a complete amino acid profile. This was overstated. Mariotti and Gardner’s review of the dietary-substitution literature noted that diets in which plant proteins displace a meaningful share of red and processed meat are consistently associated with lower LDL cholesterol, lower blood pressure, and modest improvements in markers of insulin sensitivity, even when total energy and total protein are matched Mariotti 2019. The mechanism is not the proteins themselves but the food-matrix package they travel with: more fibre, more potassium, more polyphenols, and less heme iron and saturated fat than the displaced animal foods carry.
